Cardio Machine Starter Protocols: Treadmill, Rower, Bike, Climber
A treadmill, a rower, a bike and a stair climber all sell the same thing, which is a predictable dose of cardiovascular work you can repeat without negotiating with the weather.
What follows is four starter protocols, one per machine, written out in full. Each gives you a warm-up, work, recovery, a cool-down, an effort anchor you can feel, and a rule for what to change in week two.
Why a Machine Beats the Road for Your First Eight Weeks
Outdoor running has real advantages, including scenery, fresh air, changing conditions, and the company of other people doing the same thing.
A machine trades all of that for control, which is exactly what a beginner needs while an aerobic base is being built. Here is what a controlled indoor environment actually buys you:
- No drag from wind or air resistance, and no harsh weather to talk yourself out of
- No stops for street crossings, curbs, traffic or other obstacles
- Water at arm's length instead of carried on your hip
- Hills on demand, for exactly as long as you want them, at exactly the angle you choose
- Your own pace, held honestly, with no partner setting it for you
Commit to Distance or Time, Never Both
Weight training is organised around resistance and repetition, while running, rowing, cycling and climbing are organised around distance and time.
The most useful decision a beginner makes is to commit to one of those two and stop tracking the other. Say one of these out loud before the session starts:
- "I am going to cover a mile. If I end up walking part of it, that is fine for now, and I do not care how long it takes."
- "I am going to keep moving for twenty minutes. If I only cover a mile, that is fine for now, because the twenty minutes was the point."
Repeat that same distance or that same time on a schedule and your conditioning improves, which shows up in exactly one of two ways:
- You cover the same distance in less time
- You cover more distance in the same time
Either one is measurable progress, and measurable progress is the whole game. Once the routine feels genuinely easy, and only then, your attention can shift to going farther in less time.
The machine that gets used beats the machine that tests best. In my view most people abandon cardio because they picked the modality that impressed them rather than the one they could stand to repeat on a Tuesday in February.
How to Read the Effort Numbers in These Protocols
Every protocol below is anchored to rate of perceived exertion, written as RPE on a 1 to 10 scale, rather than to a heart rate number.
That is deliberate, because a target heart rate pulled from an age formula is a population estimate that can be badly wrong for any individual reader.
- RPE 2 to 3. Easy. Full conversation, and you could hold this for an hour.
- RPE 4 to 5. Moderate. Sentences still come out whole, but you notice your breathing.
- RPE 6 to 7. Brisk. Short phrases only, and you would rather not be talking.
- RPE 8 to 9. Hard. Single words, sustainable for a couple of minutes at most.
- RPE 10. All out, measured in seconds, and it is not part of any protocol on this page.
If your machine has handle sensors or a chest strap, the beats per minute reading is useful information to collect and watch over weeks. Treat it as data you are gathering, not as a target you are chasing.
Dizziness, nausea, chest pain, or a headache that arrives with the effort means stop the session. None of those are thresholds to train through, and none of them are evidence you are ready for more.

Treadmill Protocol: 30 Minutes of Walking Intervals
This is the entry point when your current cardio baseline is honest walking. Alternating speed raises heart rate safely without committing you to a continuous jog you cannot yet hold.
The session
- 0:00 to 5:00, warm-up. Flat belt, easy walk, RPE 3.
- 5:00 to 25:00, work. Five rounds of 2 minutes brisk at RPE 6 followed by 2 minutes easy at RPE 3 to 4. Change speed, not incline, for now.
- 25:00 to 30:00, cool-down. Flat belt, easy walk, RPE 2 to 3, until your breathing is conversational again.
On incline, the commonly cited adjustment is 1 percent, not 1 degree, and those are two different quantities that get confused constantly. One percent is a reasonable way to offset the missing air resistance, and it is also fine to skip it if it changes how you walk.
On speed, a 10 minute mile is 6 miles per hour, which is a reference point and not a target. Set speed by the RPE anchor and let the console read whatever it reads.
Week 2 and beyond
Change one variable, never two. Either lengthen the brisk block from 2 minutes to 3 while keeping the recovery at 2 minutes, or raise the incline of the brisk block by 1 percent while keeping the timings identical.
When walking intervals get easy
Around week four to six, if the brisk blocks land at RPE 4 instead of 6, replace them with a jog you could hold for 3 minutes and keep the walk recoveries at 2 minutes.
The hill version comes after that, and once a week you swap four work blocks for 3 minute climbs at 4 to 6 percent incline at RPE 6 to 7, walking flat 2 minutes between.
Rower Protocol: 24 Minutes With Work Blocks
Rowing is the rare machine that is genuinely low impact and genuinely high intensity at once, which is why it survives this list despite having the steepest technique requirement of the four.
It is also unusually accessible in one specific sense, because you are seated and supported, so it suits people who cannot run and find cycling uncomfortable.
The session
- 0:00 to 5:00, warm-up. Easy rowing at 18 to 20 strokes per minute, RPE 3, rehearsing the sequence of legs, then body, then arms.
- 5:00 to 21:00, work. Four rounds of 3 minutes at RPE 6 around 22 to 24 strokes per minute, followed by 1 minute at RPE 3 around 18 strokes per minute.
- 21:00 to 24:00, cool-down. Easy rowing at RPE 2.
If your machine has a damper, set it between 3 and 5 to start. The damper changes how the stroke feels rather than acting as a weight stack, so a high setting is not a harder workout.
There is one hard stop rule on this machine. If your lower back starts rounding at the catch, end the interval and finish with easy rowing, because rowing rewards sequence far more than it rewards effort.
Week 2 and beyond
Add a fifth round, taking the session to roughly 28 minutes, or hold four rounds and lengthen each work block from 3 minutes to 4. One of those, not both.
Exercise Bike Protocol: 30 Minutes of Seated Intervals
The bike has the lowest skill tax of the four, which makes it the machine where a beginner can reach useful intensity on day one without technique getting in the way.
The session
- 0:00 to 6:00, warm-up. Light resistance, 80 to 90 revolutions per minute, RPE 3.
- 6:00 to 26:00, work. Five rounds of 3 minutes seated at RPE 6 to 7 with resistance raised and cadence around 70 to 80, followed by 1 minute of easy spinning at RPE 3 with resistance dropped and cadence back around 90.
- 26:00 to 30:00, cool-down. Lightest resistance, easy spin, RPE 2.
On a fan or air bike there is no resistance dial, because effort scales with how hard you push and pull. Pace those machines purely by RPE and expect the first two sessions to feel harder than the number suggests.
A recumbent supports your back in a stable seated position, so it is the version to pick when saddle pressure, balance or trunk stability is your limiter rather than your lungs.
Week 2 and beyond
Add a sixth work round, or keep five rounds and raise the work block resistance by one step on the console. Again, one change only.
One variable at a time. Add minutes or add intensity, never both in the same week, because the week a program stalls you want to know which change caused it.
Stair Climber Protocol: 30 Minutes of Steady Steps
Climbing is training against gravity, and it loads the glutes, hamstrings, quadriceps and calves harder than the other three while still asking a serious question of your heart and lungs.
Two different machines get called a stair climber. One gives you a platform under each foot, with intensity set by stepping rate or by resistance under the platforms, and the other is closer to an escalator with real stairs on a belt.
The session
- 0:00 to 5:00, warm-up. Slow steady stepping at bodyweight with no added resistance, RPE 3, but not so slow that it feels like you are doing nothing.
- 5:00 to 25:00, work. Raise the stepping rate to a pace that is purposeful and brisk at RPE 5 to 6, and hold it for the full 20 minutes.
- 25:00 to 30:00, cool-down. Return to the warm-up stepping rate so your heart rate comes down smoothly rather than falling off a cliff.
Handrails are for balance and nothing else. Resting your fingertips is fine, but leaning your bodyweight through your arms quietly removes most of the work you came to do.
Week 2 and beyond
After a week of the steady version, pick one change. Either raise the stepping rate above your usual and keep the 20 minute block, or keep the usual rate and extend the block from 20 minutes to 25.
The interval version, from about week four
When the steady session stops feeling like much, this is the one to graduate to, and it is the piece most stair climber advice leaves unspecified:
- 0:00 to 5:00. Warm-up at the slow bodyweight stepping rate, RPE 3.
- 5:00 to 10:00. Brisk purposeful stepping at RPE 5, exactly as in the steady session.
- 10:00 to 25:00. Five rounds of 1 minute with added resistance or a raised rate at RPE 7, followed by 2 minutes back at the warm-up rate.
- 25:00 to 30:00. Cool-down at the warm-up rate.
Set the added resistance so that the hard minute is a distinct challenge but never so heavy that your stepping stalls. If you cannot complete the fifth round at the same resistance, the resistance was too high, not your effort too low.

The Machine Match Rule: Joint Load First, Time Budget Second, Repeatability Breaks the Tie
Most machine comparisons rank these four on calorie burn, which is the least useful axis available because it quietly assumes you will do the sessions. Here is the ordered filter to run instead, in this sequence.
Filter 1: joint load, which eliminates rather than selects
- Impact at ankle, knee or hip is your limiter. The treadmill drops out first. Rower, bike and climber all stay in.
- Low back is your limiter. The rower drops out, because the catch position loads a back that does not want loading, and the recumbent bike moves to the front.
- Balance or standing tolerance is your limiter. The recumbent bike wins outright and the other three do not need scoring.
- Nothing in particular is your limiter. All four stay in, so move to filter 2.
Filter 2: time budget, which narrows the survivors
- Under 20 minutes available. Pick a machine with no skill tax, so that all of your short window goes into effort rather than technique. That means bike or climber.
- 20 to 35 minutes. Any survivor of filter 1 works, because every protocol on this page fits inside that window.
- Over 35 minutes at low intensity. Treadmill walking or steady climbing, both of which tolerate long, unremarkable, easy sessions better than intervals do.
Filter 3: repeatability, the tiebreaker, with the arithmetic shown
When two machines survive both filters, the tiebreaker is not which one you prefer today. It is which one produces more training minutes across a realistic month.
The formula is deliberately simple:
Weekly training minutes = (sessions you will honestly keep per week) x (minutes per session)
Every assumption in that line is worth saying out loud:
- The frequency input comes from you and nowhere else. It is your estimate of what survives a bad week, not a good one, and no external source can supply it.
- The duration input comes from the protocols on this page, which run 24 to 30 minutes.
- Calorie estimates are excluded on purpose, because no console readout survives contact with a missed week.
Worked example. Machine A you would honestly use 2 times a week for 30 minutes, giving 60 weekly minutes, and machine B you would honestly use 4 times a week for 24 minutes, giving 96.
B wins by 36 minutes a week despite the shorter session, which compounds to roughly 2.4 hours across a month.
Change one assumption and watch the answer move. If machine A's honest frequency is really 3 rather than 2, A produces 90 minutes and the gap narrows to 6 minutes a week, at which point the tie goes back to whichever machine passed filter 1 more comfortably.
This is a WorkoutHealthy planning estimate and not an industry standard, and it is only as good as the honesty of the frequency number you put into it.
Where the rule fails is worth stating plainly. If you have never used any of these machines your frequency number is a guess, so choose on filter 1 alone and re-run the tiebreaker after three weeks of real attendance.

Real Stairs When You Do Not Have a Machine
The stair climbing craze started, predictably, with actual stairs, and from parking structure stairwells to stadium bleachers coaches have been sending athletes up steps for decades.
Real stairs open progressions a machine cannot offer, and this is the part worth stealing even if you own a climber:
- Stationary lunges onto a stair. Step up, lower under control, repeat on the same leg, which trains coordination and single leg control rather than just aerobic capacity.
- Clearing several stairs at once. A longer stride length turns a rhythmic climb into something closer to a power exercise.
- Pulling on the banister while driving with the legs. Adds the upper body to a movement that is otherwise all lower body, on stairs where the banister is genuinely solid.
- Carrying load. A weighted vest, a loaded backpack, or free weights held at your sides raise the demand without changing the pattern.
Those progressions reach into plyometric territory and build coordination and power in a way steady stepping does not. They also demand more from your joints, so they come after the steady protocol, not instead of it.
