Indoor Cycling Routines That Actually Work

Indoor cycling gets treated as the machine you use when the weather is bad, which sells it short. Done with real structure it is one of the few pieces of cardio equipment where you can hold a precise effort for a precise number of seconds and repeat it.

The problem is that most cycling advice stops at "do intervals" without ever writing the session down. This article writes three of them down, and then covers the things that decide whether those sessions actually work for you.

Those things are the bike you are on, how it is set up, and which of the two available levers you are pulling.

What Bike You Are On Changes What Session You Can Run

Nobody writes this part down, and it is the reason a lot of cycling routines fall apart on contact with the reader's actual equipment. A session built for a flywheel spin bike does not transfer cleanly to a recumbent.

Flywheel indoor cycle (spin bike)

This is the road-bike-position machine with a heavy flywheel and a resistance knob you turn by hand. It is the only one of the four that runs every session on this page exactly as written.

You can stand, you can climb, and resistance is a setting you control independently of how hard you are pedaling. That independence is what makes cadence and resistance separable, which matters a great deal further down.

Upright bike

Pedals sit under your hips, posture is more upright, and resistance usually comes in numbered console levels rather than a continuous knob. Intervals run fine here.

What you lose is the standing climb. Many uprights are not built to be ridden out of the saddle, so treat the heavy low-cadence rungs as seated work and expect the effort to come from resistance level alone.

Recumbent bike

You sit back against a seat pad with your feet out in front, which means standing is off the table entirely. That is a real constraint, not a small one.

The ladder below still works on a recumbent, but you run it purely by resistance level and cadence, and the top rungs will feel different because you are pushing against a seat back instead of against your own body weight. Fan bike (air bike)

This one is genuinely different, and the difference breaks the usual RPE assumptions. A fan bike's resistance comes from air, so it scales with your own effort and there is no setting to turn.

The practical consequence is that a fan bike has no coasting. On a flywheel bike you can ease off mid-rung and the wheel carries you, but on a fan bike the resistance falls away the instant you stop driving, so holding RPE 9 for 45 seconds means driving hard for all 45 seconds with nothing to hide behind.

Keep fan bike rungs short. Thirty seconds is plenty, and pushing to 45 usually means the back half of the rung quietly drops to RPE 7 while you tell yourself it is still a 9.

Most fan bikes also drive the arms through moving handles, which changes the session from a leg workout into a whole-body one. If that arm component is what you are after, the upper body ergometer workout plans cover arm-driven cardio in more depth.

Set the Bike Up Before You Set the Workout

Poor setup is the most common reason indoor cycling starts hurting a knee, and it is the part almost every routine article skips. Three adjustments do most of the work.

Saddle height. Standing next to the bike, the top of the saddle should sit roughly at your hip bone.

On the bike, your knee should keep a slight bend at the bottom of the pedal stroke and never lock out straight. If your hips rock side to side to reach the bottom, the saddle is too high.

As a rough diagnostic, pain at the front of the knee often points to a saddle set too low, and discomfort behind the knee along with hip rocking often points to one set too high. Change one thing at a time and give it a full session before deciding.

Fore and aft position. With the pedals level at 3 and 9 o'clock, the front of your forward kneecap should sit roughly over the pedal axle.

This is the adjustment people skip, and then they try to fix the resulting knee position by moving the saddle up or down instead. Slide the saddle forward or back on its rail, then re-check height.

Handlebar height. Start with the bars level with the saddle or slightly above it.

Dropping the bars increases hip flexion and shifts demand toward the hamstrings and low back. Earn that position rather than starting there, and only lower the bars once you can hold the higher one for a full ride without rounding your back.

Cadence and Resistance Are Two Levers, Not One: A Grid for Deciding Which to Turn

On a bike you have exactly two variables you can change, and almost everyone changes only one of them. Cadence is how fast your legs turn, measured in revolutions per minute, and resistance is how hard each of those revolutions is.

Turning only the resistance knob is the default habit, and it quietly limits you to one kind of hard. The four combinations train four different things.

In my view the single biggest mistake on an indoor bike is treating cadence and resistance as one dial. They are two, they train different things, and turning only one of them puts a hard ceiling on what the session can do for you.

The cadence numbers are approximate targets, not thresholds, and they will shift with your leg length and what you are used to. Use them to tell the quadrants apart rather than as a score to hit.

The useful move is to pick your quadrant before the rung starts instead of discovering it partway through. If you want an RPE 9 that is genuinely hard, drop into the bottom-right box on purpose.

Session length is a bad proxy for how much a session costs you, and the arithmetic below shows why. This is a WorkoutHealthy planning estimate built from the three sessions written on this page, not an industry standard and not a published guideline.

The formula in plain text is: weekly hard minutes = (hard-interval seconds per session x sessions per week) divided by 60.

Every assumption behind it, stated out loud:

  • "Hard" means any interval at RPE 8 or above. Warm-up, cool-down, rest intervals, and the RPE 7 ramp rungs all count as zero.
  • The input seconds are counted rung by rung off the three sessions below, not drawn from any external source. You can re-count them yourself against the lists.
  • Sessions per week comes from the frequency guidance in this article, which is interval work every other day, 2 to 3 times a week.
  • RPE is self-reported, so the whole estimate inherits whatever error is in your own effort rating.

Running the numbers on the three sessions gives 270 hard seconds for the ladder, which is 4.5 minutes. The lifting-day session gives 120 hard seconds, or 2 minutes, and the long aerobic ride gives zero because it never reaches RPE 8.

So two ladders in a week is 9 hard minutes, one ladder plus one lifting-day session is 6.5, and three ladders is 13.5. That is the whole realistic range for these sessions.

Here is the sensitivity, and it is the part worth knowing. If you widen the ladder's three 30-second work rungs to 45 seconds and scale their rest from 60 to 90, hard minutes go from 4.5 to 5.25 while the session clock goes from about 26.5 minutes to about 28.75.

That is roughly 17 percent more hard work for roughly 8 percent more time on the bike. The cost climbs at about twice the rate the clock does, which is why "I only added a few minutes" is a bad way to reason about progression.

Session One: The RPE Ladder, About 27 Minutes

Work intervals here run 30 to 45 seconds and rest runs 60 to 90, with rest scaling alongside work so the work-to-rest ratio stays at 1 to 2 throughout. The rungs at each end sit at RPE 7 and function as a ramp in and a ramp out, so they are not counted among the hard intervals.

That leaves seven genuine work intervals at RPE 8 or 9, which lands inside the 6 to 10 range that suits most people.

  • 5 minute warm-up, easy spinning at RPE 3 to 4
  • 30 s at RPE 7, then 60 s at RPE 3 (ramp in)
  • 30 s at RPE 8, then 60 s at RPE 3
  • 30 s at RPE 8, then 60 s at RPE 3
  • 45 s at RPE 9, then 90 s at RPE 3
  • 45 s at RPE 9, then 90 s at RPE 3
  • 45 s at RPE 9, then 90 s at RPE 4 (top rung, take the easier rest)
  • 45 s at RPE 8, then 90 s at RPE 3
  • 30 s at RPE 8, then 60 s at RPE 3
  • 30 s at RPE 7, then 60 s at RPE 4 (ramp out)
  • 5 minute cool-down

The interval block runs 16 minutes 30 seconds, and with the warm-up and cool-down the whole thing is about 27 minutes door to door. Rest is active, meaning you keep pedaling lightly rather than stopping.

On a fan bike, hold every rung to 30 seconds rather than stepping up to 45, for the reason covered above. On a recumbent, run the whole ladder seated by resistance level and accept that the top rungs will cap lower than they would on a spin bike.

Session Two: The Short Session for a Lifting Day, About 18 Minutes

The mistake people make when pairing cycling with lifting is running the same interval session they would run on a cardio-only day. Your legs have already done work, and the low-cadence heavy-resistance quadrant is exactly what they do not need more of.

So this session caps at RPE 8 deliberately, keeps rest generous, and stays in the fast-legs-light-resistance box.

  • 5 minute warm-up at RPE 3
  • 30 s at RPE 8, then 90 s at RPE 3
  • 30 s at RPE 8, then 90 s at RPE 3
  • 30 s at RPE 8, then 90 s at RPE 3
  • 30 s at RPE 8, then 90 s at RPE 3
  • 5 minute cool-down

That is 18 minutes total and 2 hard minutes. Keep cadence high and resistance light so the effort comes from turning your legs over rather than from grinding.

Run it after lifting rather than before. Doing it first will cost you sets that matter more.

Session Three: The Long Aerobic Ride, About 50 Minutes

This is the base-building session, and its job is time rather than intensity. Nothing in it should feel like an interval.

  • 5 minute warm-up at RPE 3
  • 40 minutes holding RPE 6 to 7, cadence around 80 to 95, moderate resistance
  • 5 minute cool-down

Steady state rides sit best in the 45 to 60 minute range once you have the base for it. Drop them to around 30 minutes on any day you are also lifting.

How Often to Run These

Interval sessions are demanding enough that daily is too much for almost everyone. Run them every other day, 2 to 3 times a week.

A workable week is one ladder, one lifting-day session, and one long aerobic ride, which puts you at 6.5 hard minutes and roughly 95 minutes of total bike time. Add the second ladder only when the first one stops leaving a mark the next day.

Where Indoor Cycling Stalls

Here is the honest part. If interval count is the only thing you ever change, these sessions stop producing after somewhere around 6 to 8 weeks.

The reason is that RPE is self-referential. As you get fitter, the effort you rate as a 9 corresponds to less and less actual output, so you can hold the same subjective session forever while the objective work quietly declines.

An indoor bike is honest about effort and dishonest about progress. It will happily let you work hard forever at exactly the same fitness, so sooner or later you have to measure something other than how hard it felt.

Two ways out, and they are not equivalent. The first is to anchor to something objective, which means recording the resistance setting and the cadence you held for each rung and then requiring one of those two numbers to go up before you call it progress.

The second is to accept the ceiling. Indoor cycling is very good at maintaining conditioning and at adding volume that does not beat up your joints, and it is mediocre at continuously building anything once your base is established.

If that is where you are, stop trying to progress the bike and put the progression somewhere else in the week. That is a legitimate choice rather than a failure.

What About Spin Classes?

A class is a fourth option and it solves two real problems. Variety is handled for you, and a group setting keeps a lot of people showing up who would otherwise skip.

What you give up is control. You do not set the work-to-rest ratio, you rarely get told which cadence and resistance quadrant to be in, and a class the day after a heavy leg day is a coin flip on whether it wrecks you.

Use classes as the variety input rather than as the whole program. Keep at least one written session in your week so you have something you can actually measure.
